Low-impact conditioning

Rowing and Getting Ripped

I built this plan to help you build endurance, improve your 2,000m and 1,000m rowing times, and get full-body conditioning through low-impact intervals.

Follow the Intro Endurance Cycle for four weeks. Then use Cycle 1 and Cycle 2 to build an 8-week or 12-week plan, depending on your goal and current capacity.

Before you start

You need a rower and a repeatable plan.

Warm up before every workout. Record your distances and times. Let the numbers show you what is improving instead of guessing from one hard session.

See the rower I use ↗

Workout structure

Warm up. Row with purpose. Recover.

Warm-up

Row easily for 5–10 minutes. Start light, build to moderate intensity, and add a few short bursts.

Stroke rate

Keep your stroke rate between 26 and 36 strokes per minute. Stay tall and keep the stroke controlled.

Weekly rhythm

Complete three main workouts. Use the optional fourth day only when recovery and technique are holding up.
